The motherboard is an MSI B650 Tomahawk WiFi.

On the back of my Kingston 128GB USB stick it says it supports USB 2.0, 3.0, 3.1 and 3.2
but if I try to format it I can only choose exFAT (default) or NTFS, and as far as I know it needs to be FAT32.
Am i good like this or do I need new USB stick?

Delete existing partition and create 32GB (or smaller) partition.
Then you'll be able to format it to FAT32.

Just did it,made 30gb,its fat32.Downloaded and extracted the file and renamed it to msi.rom, plugged it into flash bios usb location on MB,pressed down the flash bios button for 3 seconds and its not working.

The MSI flash bios procedure is notoriously picky about the usb stick used. People seem to have better luck with smaller USBs under 32Gb. I've seen instances where people went through 4 or 5 different ones before getting it to work.
