What I need help with: I want/need to upgrade my CPU. So I have two options. 1) buy a 4790k and throw it in. 2) replace current motherboard, ram, and buy ryzen, or 67/7700k.

I haven't really kept up with all the new ryzen cpus, so I'm kind of blind when looking at them, don't know which one is good for what. I don't want to spend a lot of money (why I'm looking at a 3 gen old 4790k) but if I could sell my current hardware and upgrade for a decent price I'd like to.

Solution
I agree for two reasons..

1. your motherboard is ASRock - H97M Anniversary Micro ATX LGA1150 Motherboard not a z87 or z97 so going to a K processor is pointless
2. ASRock - H97M Anniversary Micro ATX LGA1150 Motherboard, if you want to get performance out of your system get a z87 board.
that said

save cash ands upgrade to a DDr4/6th-7th gen or Rysen instead, simply because 200-300$ for an I7-4790k is better spend elsewhere.

I have a 4K monitor, but I have to lower settings to get a decent frame rate, wouldn't a new CPU better for 4K? (Didn't mean to down vote your other comment, was trying to reply)

No, quite the opposite. As you increase resolution, the bulk of workload(it'll still depend on how the devs optimized the game) shifts from the cpu to the gpu, and vice-versa when going back down in resolution. The reason for your issue at 4k is not because of your cpu(which is still quite good, btw), but the gpu, the 1080 can't really maintain 60fps in numerous titles. Titan Xp SLI probably could(if the game even supports SLI). 4k hasn't been around that long, and there isn't a single card solution available at the moment that can run that resolution smoothly.

But if you HAVE to upgrade, 'just cause', go right on ahead... only to be disappointed later.
