I have a 10600k on a z490 with 16gb 3600mhz ddr4 and a 4080. Is its worth an upgrade to 13600k on a z790 with 32gb 7200mhz ddr5 to allow more performance out of the 4080 for 1440p gaming? What kind of frame uplift can I expect?

Would the upgrade improve performance? Yes.
How much? It is not an exact science when comparing a couple systems....without actually testing them. There are multiple sites where you can compare the CPUs and their relative performance. There are multiple factors to consider when comparing both configs, i.e., installed software baselines, actual games being played, etc.
I would guess you could see a fairly large jump in performance of games that rely more heavily on the CPU itself. The additional memory of the second build would also improve performance.
The real question is this, is your current system not doing something you need it to do? That and how much it will cost are what you need to consider. Not a stranger on the internet.

I have everything thing updated all the time. My cpu sits around 35-40 idle and 70ish under load. My gpu is roughly the same and I watch to make sure they are not thermal throttling. My Any overclocking is done automatically by MSI dragon center (z490i unify motherboard with 240mm AIO) because I’m not really educated on doing that manually. I don’t see real good gains with the auto feature maybe a couple frames max settings. I know there are a ton of variables.
