I'm just a PC noob so I don't really know what to do from here unless there's some instructions you can link me as I don't want to mess this up.

The .CAP is the extension.
You currently have file extensions turned off in your FIle Explorer.
In your File Explorer window menu, click View.Should I turn it on? and how do I do so if so?

The first one is safe. The second one is not.

Again, do it exactly how the user manual says.So I dont delete the renamer.exe? ok. I ejected the usb. Next is to power off my PC, put the USB into the bios flashback port. Hold the bios flashback button for 3 seconds till it flashes 3 times. Then leave it till the light goes out and then the process is done and I can boot up my PC right?

Your best bet is to probably take it to a computer shop and ask them to update the bios so you dont have to. It is generally $30ish for them to take they're time and do it but worth the in issurance it will be done rightI tried to find the instructions for my ASUS ROG Strix B550-F mobo on ASUS' website and I couldn't find it? If one of you could link me the instructions to follow for my mobo I'd appreciate that a lot. I found the bios update that I need to download i'll attach an image of it just so I have the right one. I'll also attach an image of a error message I keep getting on my PC since restoring my BIOS to default settings.

Then read the directions, and do exactly what is says, step by step.I wouldn’t have someone to give it to. Especially right now we're in our strictest lockdown. I have the bios update on a usb, I have my PC shut down I was just asking if I should switch the PSU off at the back of my PC before I put the usb in
